Show-Up Strength 12

A 12-minute, bodyweight plan for a busy, dad.

Promise: do this every day; never miss the 12. Add three short walks a week if you can. Tiny wins keep momentum alive; perfect plans don’t.

Daily 12 (do this every day)

0) Cue: start the coffee; roll out the mat.
Attach the workout to something you already do; less thinking, more doing.

1) Warm-up 3 minutes

  • March in place 30s; nose breathing; light heel raise each step.
    Gently raises heart rate; calms the rhythm; gives ankles/Achilles a little love.

  • Arm circles 10 forward/10 back.
    Shoulders glide; press work feels smoother.

  • Hip hinges 10; feel hamstrings.
    Wakes up backside after long sits; keeps the spine neutral.

  • Ankle rocks 10/side.
    Better ankle motion; easier squats and walks.

  • T-spine turns 5/side; hands on head.
    Frees mid-back; posture improves before you push or plank.

2) Strength circuit 8 minutes
Set a timer; loop these four. Tempo 2-1-2; exhale on effort; smooth reps; rest as needed.
Slow tempo builds control; the time cap keeps it approachable.

  1. Counter push-ups × 8
    Hands shoulder-width; ribs down; exhale as you press.
    Chest; shoulders; triceps; everyday “get off the floor” strength.

  2. Lower-body slot (alternate daily)

    • Odd days: Chair sit-to-stand × 8 knees track over middle toes; stand tall.
      Quads and glutes; rehearses the most useful move in life.

    • Even days: Hip hinge × 10 butt back; ribs down; crown long; feel hamstrings.
      Guarantees a daily hinge; protects knees and low back.

  3. Doorframe lean-and-pull × 25–30s
    Grab both sides of a sturdy frame; lean back; elbows down and back; don’t shrug; pull chest forward; squeeze shoulder blades.
    Balances the push; happier shoulders; mid-back turns on.

  4. Forearm plank × 20–30s
    Elbows under shoulders; ribs down; glutes tight; stop before the back sags.
    “Carry strength” for your spine; everything else works better.

Loop until time.

3) Cooldown 1 minute
Calf stretch 20s/side; hip-flexor stretch 20s/side; open-book 5/side.
Quick reset so tomorrow feels easier.

Bad-day fallback (2 minutes)
2 counter push-ups + 2 sit-to-stands + 10s frame pull + 10s plank.
Identity over intensity; streak stays alive.

Cardio: simple and doable (pick 3 days/week)

  • Steady brisk walk 10–15 min (talkable but not singable); or

  • Intervals: 30s brisk / 30s easy × 10 (walk; stairs; jump rope).
    Heart and lungs get the nudge they need; joint-friendly and time-efficient.

Backside mini (optional; 1 day/week; 6 minutes)

Hip bridges 12 → hip hinges 12 → reverse lunges 6/leg; loop.
Glutes and hamstrings protect knees and back; great desk-life antidote.

Four-Week Ramp (simple)

  • Wk 1: Daily 12 only.
    Find your floor; soreness stays low; habit goes on autopilot.

  • Wk 2: Daily 12 + 3 short walks.
    Add breath work once the base is glued in place.

  • Wk 3: Daily 12 + 3 walks + 1 Backside mini.
    Gradual load; joints adapt; confidence climbs.

  • Wk 4: Same as Wk 3; test at week’s end; then 3 light days to start Wk 5.
    Planned deload keeps progress rolling instead of crashing.

Form rules (keep you safe)

  • Move slow; stop 1–2 reps before form gets ugly. Quality beats quantity; joints win.

  • Aim for RPE 7–8/10 on last reps; hard enough to grow; easy enough to repeat tomorrow.

  • Exhale on effort; no breath-holding; better for blood pressure and bracing.

  • If something hurts, shrink the range or pause; adjust and keep the streak alive.

  • Doorframe safety: use a solid frame; forefoot forward; light heel contact; towel over slick surfaces.

Progression (one notch at a time)

  • When push-ups and sit-to-stands feel easy two sessions in a row, add +2 reps (up to 12).
    Then make it modestly harder without changing the move:

    • Push-up: lower hand height to a slightly lower surface.

    • Sit-to-stand: hover 1–2 seconds just above the chair each rep.

  • Plank: add +5–10s up to 45s; then switch to a long-lever plank (elbows 2–3 inches forward) instead of going longer.

  • Doorframe pull: build to 30s with clean shoulders; keep it there for balance.

  • After that, let rests shrink naturally while keeping the 8-minute cap; work density rises without stretching the clock.

  • Every 4–6 weeks, take 3 easy days at half reps; recovery is training.

Weekly check (5 minutes; Sunday)

  • Max quality counter push-ups - easy score you can compare week to week.

  • Best plank hold with perfect form - trunk endurance snapshot.

  • 10-minute brisk walk distance - cardio progress without a lab.

  • Single-leg stand time, each side - balance keeps you athletic; prevents missteps.

Safeguards & Add-Ons (to cover the usual weak spots)

These are the five concerns we’re protecting against. Add the pieces below without changing the Daily 12. Think: tiny patches that keep the machine running smooth.

1) Push–pull balance (shoulders)

Concern: mostly isometric pulling can lag behind your push-ups.
Fix: Dynamic towel row twice a week (swap for the doorframe pull on those days).

  • When: Tue & Sat inside the 8-minute circuit (in place of the doorframe hold).

  • How: Sit tall on the floor; loop a towel under one foot; hold both ends; pull elbows down/back. Tempo 2-1-2, full reach each rep.

  • Dose: 8–12 reps/side, then back to the circuit.

  • What it covers: real scap retraction/depression; balances pushing; friendlier shoulders and posture.

2) Daily hinge insurance (knees & low back)

Concern: if you miss a hinge day, the knees get more load than the hips.
Fix: Hinge top-up even on sit-to-stand days.

  • When: Right after the cooldown on any day you did sit-to-stands.

  • How: Hands on hips; ribs down; push butt back; long spine; feel hamstrings.

  • Dose: 10 quick hinges (takes ~30 seconds).

  • What it covers: keeps the posterior chain active daily; protects knees and back.

3) Cardio that actually sticks (BP, weight, mood)

Concern: 3 × 10–15 min is a solid start, but many men need a touch more over time.
Fix: Micro-walk ladder no new rules, just one nudge at a time.

  • Base: 3 walks/week (10–15 min, talkable pace or 30/30s).

  • Week 3: add one extra walk (now 4/week).

  • Week 5+: aim for 5 micro-walks/week or one longer weekend walk (25–40 min).

  • What it covers: blood pressure, VO₂, weight management, mood, sleep quality.

4) Grip & carry strength (posture/core in the real world)

Concern: grip and “carry” are underdosed.
Fix: Suitcase carry finisher (optional, 2–3 days/week).

  • When: Right after the circuit (before cooldown if you prefer), on non-consecutive days.

  • How: Load a backpack/tote (books/water). Hold one side; walk tall; ribs down; slow, quiet steps; nasal breathing. Switch sides.

  • Dose: 2 × 30–45s per side.

  • What it covers: grip endurance; lateral core; upright posture for everyday hauling.

5) Daily balance drip (ankles & falls)

Concern: you test balance weekly but don’t practice it daily.
Fix: Stealth balance in the warm-up march.

  • When: During the march in place.

  • How: Every 3–4 steps, pause on one foot for 2–3s; soft knee; tall through the crown; foot “tripod” (big toe, little toe, heel).

  • Dose: 5–10 pauses total.

  • What it covers: ankle reflexes, foot strength, fall prevention without extra time.

6) Doorframe safety (non-negotiables)

Concern: slips or shoulder crank from poor setup.
Checklist (do all):

  • Solid frame; towel over slick surfaces.

  • Hands grip with the meat of the palm, not fingertips.

  • Knees slightly bent; heels kissed to the floor.

  • Elbows down and back (don’t shrug).

  • Test load gently before leaning further.

    • Tue/Sat: towel rows instead of doorframe hold.

  • After the cooldown:

    • On sit-to-stand days, add 10 hip hinges (hinge top-up).

  • Walks: start with Tue/Thu/Sat; climb to 4–5/week or one longer weekend walk.
